Of everything you can change about how you eat in midlife, protein is the one with the clearest case and the widest shortfall. Muscle loss accelerates in this decade, muscle is what protects bone, metabolism and independence later — and most women in their forties and fifties eat well under what the research suggests.

Why it matters more now

Muscle loss speeds up around menopause. It is happening from your thirties, but the rate increases in the years around the transition as estrogen falls.

That matters for more than strength:

  • Muscle is where most glucose is disposed of, so losing it worsens insulin sensitivity — see insulin resistance in menopause
  • Muscle pulls on bone, and loading is what maintains bone density — see bone health in menopause
  • Muscle is metabolically active tissue, so losing it makes weight harder to manage — see midlife weight and energy
  • Muscle is what keeps you independent later. Falls and fractures in your seventies are decided in your fifties

Anabolic resistance is the second reason. Older muscle responds less efficiently to a given amount of protein, so the same intake that maintained you at 30 does less at 55. More is needed to achieve the same effect.

The numbers

The official minimum — around 0.8 grams per kilogram of body weight per day — is set to prevent deficiency, not to maintain muscle in an ageing body. Most researchers in this area regard it as too low for midlife and older adults.

What is commonly suggested for women in midlife: roughly 1.2 to 1.6 grams per kilogram of body weight per day, with the higher end if you are training or losing weight.

Worked example: a 65 kg woman is looking at roughly 80 to 105 grams a day.

For context, a typical day of coffee and toast, a sandwich, and a modest dinner lands somewhere near 50 to 60 grams. The gap is real, and most women are surprised by it.

If you have kidney disease, this is different and higher intakes should not be assumed — ask your clinician.

Distribution matters as much as total

This is the part most people get wrong.

Muscle protein synthesis responds to a threshold of protein at a sitting — commonly cited as around 25 to 40 grams. Below that, the meal contributes less. So the common pattern of a tiny breakfast, a light lunch, and a large protein dinner wastes much of the day.

Aim for 25 to 40 grams at each of three meals. Breakfast is where nearly everyone falls short — most standard breakfasts contain under 10 grams.

What that actually looks like

Approximate protein content:

  • Chicken breast, 150g — about 45g
  • Salmon fillet, 150g — about 35g
  • Greek yoghurt, 200g — about 20g
  • Cottage cheese, 200g — about 25g
  • Three eggs — about 18g
  • Tin of tuna — about 25g
  • Lentils, one cooked cup — about 18g
  • Tofu, 150g — about 17g
  • Tempeh, 100g — about 19g
  • Milk, 250ml — about 8g
  • A scoop of whey or soy protein powder — about 20 to 25g

Practical fixes for breakfast, which is the main gap:

  • Greek yoghurt with berries and nuts
  • Eggs, more of them than you think
  • Cottage cheese on toast
  • A protein shake, if mornings are rushed
  • Adding milk or protein powder to porridge

Do you need a powder?

No. Food works. But powder is the easiest way to close a persistent gap, particularly at breakfast or after training, and it is cheap per gram compared with most convenience protein.

  • Whey is well studied, absorbed quickly, and cheapest. Whey isolate is lower in lactose if that is an issue
  • Soy, pea or blended plant proteins work well; soy is a complete protein. Pea is usually blended with rice to complete the amino acid profile
  • Collagen is not a good choice here — it is an incomplete protein, missing tryptophan — see collagen supplements in menopause
  • Look for third-party testing and a short ingredient list. A plain third-party tested whey protein or a plant-based protein powder does the job; the branded "menopause formula" versions are the same protein at a markup

Protein without training does much less

Worth being blunt about: protein supplies the material, and resistance training supplies the signal. Eating more protein without lifting produces far less than the pairing does.

If you are losing weight

Protein becomes more important, not less. Any weight loss costs some muscle, and the goal is to lose fat while keeping muscle.

This applies particularly on a GLP-1 medication, where appetite suppression makes it easy to eat far too little protein without noticing. Hitting a protein target and lifting weights is what stops rapid loss taking muscle and bone with it — see GLP-1s in perimenopause.

Is high protein bad for your kidneys or bones?

For people with healthy kidneys, higher protein intakes have not been shown to cause kidney damage. If you have existing kidney disease, this is genuinely different — protein intake should be set by your clinician.

If the numbers feel overwhelming, do one thing: add 25 to 30 grams of protein to breakfast. That single change closes most of the average gap, and it is the meal where almost every woman is short.
